A 10-minute mobility routine for people who sit all day

Stiffness from desk work is not a disease and it is rarely permanent. It is the predictable result of holding one position for hours. The remedy is not an hour of yoga you will never schedule — it is short, frequent movement through the ranges you are missing.

The three problem areas

Sitting shortens the hip flexors and switches off the glutes, rounds the thoracic spine, and pushes the head forward, loading the neck and shoulders. Almost every desk-worker complaint traces back to one of these three.

The 10-minute daily routine

Move slowly and breathe. This is not a stretch-until-it-hurts session; you are asking tissue to relax, not forcing it.

  • Couch stretch or half-kneeling hip flexor stretch — 90 seconds per side
  • Thoracic extension over a foam roller or rolled towel — 2 minutes
  • Cat-cow — 10 slow cycles
  • 90/90 hip rotations seated on the floor — 90 seconds
  • Chin tucks against a wall — 10 reps, 3-second hold
  • Glute bridges — 15 reps, squeezing hard at the top

Resets between meetings

Frequency beats duration. A 60-second reset every hour does more for stiffness than a single 30-minute session at the weekend.

  • Stand and do 10 bodyweight squats
  • Doorway chest stretch, 30 seconds each side
  • Shoulder rolls and 5 slow neck rotations
  • Walk to fill your water bottle — movement plus hydration in one trip

Mobility is not a substitute for strength

Stretching gives temporary range; strength training through a full range makes that range permanent. Deep squats, Romanian deadlifts and overhead pressing are among the most effective mobility tools available, because they teach the nervous system to be strong and safe in end ranges.

If a joint hurts rather than feels tight, stop stretching it and get it assessed. Persistent pain is a signal, not a stiffness problem.
