TDEE explained: how to calculate your total daily energy expenditure
Total daily energy expenditure (TDEE) is the number of calories your body uses across a full day — sleeping, digesting, walking to the metro, working, and training. Every sensible calorie target starts here: eat below your TDEE and you lose weight over time, eat above it and you gain. The number is an estimate, not a measurement, and the useful skill is knowing how to estimate it and then correct it from real data.
The four parts of TDEE
Your daily burn is not one number but four components stacked together. Understanding the split explains why adding a 30-minute workout changes less than most people expect, and why daily movement changes more.
- Basal metabolic rate (BMR) — energy used at complete rest, roughly 60–70% of the total
- Thermic effect of food — energy used digesting what you eat, roughly 10%
- Non-exercise activity (NEAT) — walking, chores, fidgeting, standing; highly variable
- Exercise activity — your actual training sessions, often the smallest slice
The formula used to estimate TDEE
Estimate BMR first, then multiply by an activity factor. The Mifflin-St Jeor equation is the standard choice because it validated better than older equations in adults:
Men: BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age) + 5
Women: BMR = (10 × weight in kg) + (6.25 × height in cm) − (5 × age) − 161
TDEE = BMR × activity factor, where the factor is roughly 1.2 for a desk job with no training, 1.375 for light activity or 1–3 sessions a week, 1.55 for moderate activity or 3–5 sessions, 1.725 for hard training 6 days a week, and 1.9 for physical labour plus daily training.
Worked example
Take a 32-year-old woman, 62 kg, 162 cm, working a desk job and lifting three times a week.
BMR = (10 × 62) + (6.25 × 162) − (5 × 32) − 161 = 620 + 1012.5 − 160 − 161 = 1311 kcal.
TDEE = 1311 × 1.375 = about 1800 kcal per day.
A moderate fat-loss target is 15–20% below that, so roughly 1450–1530 kcal, with protein held near 1.6 g per kg bodyweight (about 100 g) to protect muscle. Why your real TDEE differs from the estimate
Equations are population averages. Two people with identical height, weight and age can differ by 200–300 kcal a day because of muscle mass, thyroid function, medication, sleep, and especially daily step count. The estimate is a starting hypothesis.
Treat it like a training load: run it for two to three weeks, weigh yourself at the same time on most mornings, and average each week. If the weekly average has not moved and your goal is fat loss, cut 150–200 kcal or add 2,000 daily steps, not both at once.
Common mistakes
Most of the frustration with calorie targets comes from a handful of avoidable errors.
- Choosing an activity factor based on the week you trained hardest rather than a typical week
- Counting training twice — once in the activity factor and again as 'calories burned' from a watch
- Trusting a single day's weight instead of a weekly average
- Eating far below TDEE so that appetite, sleep and training quality all collapse within a fortnight
- Logging weekends differently from weekdays, which quietly erases the deficit
Limitations you should know
TDEE estimates assume a healthy adult with stable bodyweight and no condition affecting metabolism. Pregnancy, breastfeeding, thyroid disorders, PCOS, chronic kidney disease, diabetes medication and eating-disorder history all change what a safe target looks like, and each needs individual clinical advice.

Frequently asked questions
Is TDEE the same as maintenance calories?
Effectively yes. Eating at your TDEE keeps bodyweight stable over time, which is what maintenance means.
How accurate are TDEE calculators?
Typically within about 10% for healthy adults. That is close enough to start with and far from precise enough to rely on without tracking your weight trend.
Should I eat back the calories my watch says I burned?
Usually not. Wearable estimates for calorie burn are the least accurate figure they produce, and the activity multiplier already accounts for your training.
Does TDEE drop when I lose weight?
Yes. A smaller body costs less to move and maintain, so recalculate every 4–5 kg of change.
