How to calculate your macros for fat loss and muscle gain

Macros are simply how your calorie target is split between protein, fat and carbohydrate. Percentage splits like 40/30/30 are popular because they are easy to say, and weak because they scale badly — 30% protein means something very different at 1,400 kcal than at 3,000 kcal. Setting protein and fat per kilogram of bodyweight, then letting carbohydrate fill the gap, is more reliable.

The calorie values you need

Protein and carbohydrate supply 4 kcal per gram; fat supplies 9 kcal per gram. Every macro calculation is that arithmetic applied to your calorie target.

Step 1 — protein

For anyone doing resistance training, 1.6 g per kg of bodyweight per day is a well-supported baseline, with benefit plateauing around 2.2 g per kg in the pooled evidence. Go towards the upper end while in a calorie deficit, since higher protein protects lean mass and controls appetite.

For a 65 kg person that is roughly 105–145 g per day. Practically, that means a protein source in every meal rather than one big evening intake.

Step 2 — fat

Keep fat at or above about 0.6 g per kg, and commonly 20–30% of calories. Cutting fat very low tends to hurt satiety, hormone production and the absorption of fat-soluble vitamins. For a 65 kg person, 45–60 g of fat a day is a sensible band.

Step 3 — carbohydrate takes the remainder

Carbohydrate is the training fuel and the flexible lever. Subtract protein and fat calories from your target and divide what is left by 4.

Full worked example

A 65 kg woman lifting four times a week, fat-loss target 1,750 kcal.

Protein at 1.9 g/kg = 124 g = 496 kcal. Fat at 0.8 g/kg = 52 g = 468 kcal. Remaining calories = 1750 − 496 − 468 = 786 kcal, which is 196 g of carbohydrate.

What that looks like on an Indian plate

Those 124 g of protein might be: 3 eggs at breakfast (18 g), 150 g curd with lunch (10 g), 2 rotis and a katori of dal (14 g), 100 g paneer at dinner (18 g), 30 g whey or soya chunks in the evening (24 g), plus incidental protein across grains and vegetables. Carbohydrates come from those rotis, rice, dal, fruit and vegetables — nothing is banned, the portions are set.

Fat loss versus muscle gain

The protein and fat rules barely change between goals. What changes is total calories and therefore carbohydrate.

  • Fat loss — protein high (1.8–2.2 g/kg), fat moderate, carbohydrate reduced
  • Muscle gain — protein 1.6–2.0 g/kg, fat moderate, carbohydrate generous to fuel training
  • Maintenance — protein 1.6 g/kg and whichever carbohydrate-to-fat balance you find most sustainable

Common mistakes and limitations

The usual errors are chasing exact gram totals daily instead of weekly averages, ignoring fibre while obsessing over macros, and assuming a high-protein diet damages healthy kidneys — the latter is not supported for healthy adults, though people with existing kidney disease do need individual medical guidance.
