A 7-day Indian meal plan for healthy weight loss

Most Indian weight-loss plans online fail for one of two reasons: they remove rice and roti entirely, or they read like a hospital diet nobody's kitchen can produce. This plan does neither. It keeps dal, roti, rice, curd and sabzi, sets portions for a moderate deficit, and anchors every meal with protein so you lose fat rather than muscle. Read it as a template to scale, not a prescription.

Before you start: scale it to you

The plan below sits near 1,600–1,800 kcal with roughly 110–125 g protein, which suits a moderate deficit for many adults in the 60–80 kg range. Estimate your own maintenance first, take 15–20% off, and then adjust portions: add or remove a roti, a katori of rice, or a teaspoon of oil to move roughly 70–120 kcal at a time.

Portions assume a 150 ml katori, a 30 g roti and 5 ml of oil per teaspoon.

The daily structure

Rather than memorising 21 different meals, use one repeating shape. It removes decision fatigue, which is the real reason plans get abandoned.

  • Breakfast — one protein anchor plus one grain (eggs or paneer or besan chilla, with roti or toast)
  • Lunch — two rotis or one katori rice, a dal or legume, a sabzi, a katori curd, salad first
  • Evening — a 15–25 g protein snack (curd, roasted chana, sprouts, milk, whey if needed)
  • Dinner — a protein sabzi (paneer, tofu, soya, chicken or fish) with one roti and vegetables

Days 1 to 7, vegetarian

Day 1 — paneer bhurji (100 g) + 2 rotis; rajma with 1 katori rice, curd, salad; roasted chana; tofu sabzi + 1 roti.

Day 2 — moong dal chilla (2) + mint chutney; 2 rotis, chana dal, lauki sabzi, curd; buttermilk + 25 g peanuts; paneer tikka sabzi + 1 roti.

Day 3 — curd bowl with fruit and 20 g whey or soya flour; 2 rotis, arhar dal, bhindi, salad; sprouts chaat; soya keema + 1 roti.

Day 4 — besan cheela with paneer stuffing; chole with 1 katori rice, curd; 250 ml toned milk; mixed dal + palak paneer, 1 roti.

Day 5 — idli (3) + sambar + 150 g curd; 2 rotis, masoor dal, cabbage sabzi; roasted makhana + curd; tofu bhurji + 1 roti.

Day 6 — paneer paratha (single, minimal oil) + curd; rajma-rice bowl, salad; fruit + 30 g peanuts; dal + soya chunk sabzi, 1 roti.

Day 7 — vegetable poha with 100 g paneer added; 2 rotis, dal, seasonal sabzi, curd; buttermilk; paneer or tofu curry + 1 roti.

Non-vegetarian swaps

Replace the dinner protein with 100–120 g of chicken breast, fish or egg curry on four days a week, and swap one breakfast anchor for three eggs. This usually lowers calories slightly for the same protein, which gives you room for an extra roti or fruit.

Cooking and shopping notes

Oil is the invisible variable: two tablespoons across a day is about 240 kcal, and it is where 'healthy' home food quietly stops being a deficit. Measure it rather than pouring.

A single weekend session — soaking and boiling two legumes, chopping vegetables, setting curd — carries most of the week. Keep eggs, curd, soya chunks and roasted chana as your emergency protein.

How to know it is working

Compare weekly average weights rather than daily readings, take a waist measurement fortnightly, and keep two lifts in your training log. Falling waist plus steady strength is the pattern you want. If three consecutive weekly averages are flat, remove about 150 kcal or add 2,000–3,000 daily steps.

Do I have to give up rice to lose weight?

No. Rice fits any calorie target; portion size and what accompanies it decide the outcome.

How much weight can I lose in a week on this plan?

Typically 0.25–0.75 kg, depending on your starting weight and deficit size. Faster loss tends to cost muscle.

Can I repeat the same two days all week?

Yes, and many people do. Rotation mainly protects variety of nutrients and interest.

Is ghee allowed?

Yes, within your fat target. A teaspoon is about 45 kcal, so measure rather than eliminate.
